The useful plan is the one you can remember under pressure. Choose one recognizable signal, one safe pause, and one way to return.
The signal might be a clenched jaw, rereading a message, or agreeing before looking at the calendar. Do not use a pause to leave a dependent person unsupported or delay something urgent.
SIGNAL: I draft a reply twice as long as the question. PAUSE: Save it. RETURN: Review at 3 with one clear request.
A plan before the moment beats a speech after it.

A no without a courtroom defense.
Name the limit without criticizing the person for asking. Keep explanations proportionate to the relationship and the responsibility. Some commitments require more discussion than a one-line reply.
You do not have to produce a dramatic excuse to decline an optional request. You do need to communicate honestly.
“I am not available for that.” “I cannot add another project this month.” “I agreed too quickly. I need to revisit the scope before confirming.”
An honest limit is not a personal attack.
